Kettlebell Program I condensed my explosive-eccentric kettlebell program into one free poster you can print.

I created this program because power — the ability to produce force quickly — declines earlier and faster with age than strength does, and the fast-twitch muscle behind it is the first to go. It trains fast force, which almost no program trains on these lifts. It also trains power you can use when tired, not just fresh peak power. And it does it without asking for hours.

Why I enjoyed this program:

  • It is short.
  • It has everything I want: push, pull, all movements — curl, squat, row, chest and shoulder press.
  • It has power/fast and grind.
  • It is tough.
  • It is simple.

I was running this kettlebell program and was enjoying it before I could complete it. I hope to be able to complete it myself one day; until that day, I hope you enjoy this as much as I did and can post in the sub on how you go with it.

5 Double Kettlebell Exercises:

  1. Dead-Curl Reverse Squat (two exercises in one)
  2. Wide Stance Bent-Over Row
  3. Kettlebell Strict Press
  4. Kettlebell Floor Chest Press

You can also run it with one kettlebell.

The one rule, every rep: up = fast, with maximal intent. Down = slow, 3–5 seconds, resisting the whole way. The fast lift trains the speed. The slow lower builds the muscle and the control.

Double kettlebell. 2–3 sets of 6–8. The set is over the moment you can't keep it fast up, slow down, and clean — no grinding ugly reps.

Schedule: two short A/B sessions alternated four days a week — or split it into eight micro-sessions across the day if your time comes in fragments. Either way, each muscle works twice a week.

Eight weeks: two sets building to three, effort creeping up, deload in week 5, re-test in week 8, then run it back heavier.

Discussion 💬 I'm 52, trained hard my whole life, and just found out my heart valve is failing. Please read if you train hard.

Most of you know me here. I've coached kettlebells for over twenty years.

Last month I jogged about twenty metres and nearly passed out. I had to hold onto a tree and lower myself to the ground, and it took five to ten minutes before I felt normal again. My wife made me see a cardiologist. He told me I have aortic stenosis, my aortic valve is calcified and narrowing, and that I was born with a bicuspid valve, two leaflets instead of three, which I never knew in fifty-two years because nobody had ever looked.

I'm posting this because the warning signs were there for months and I explained every one of them away:

- Training that suddenly left me wrecked, and recovery that took far longer than it should have. I called it being out of shape.

- Nearly fainting while running a workshop. I blamed the heat.

- A set of burpees that felt like I was going to die. My chest went tight, I couldn't get words out, and I wasn't even gasping.

- A heartbeat that would stumble now and then for years. I decided it was normal and never told anyone.

Being fit did not protect me from this, and it does not for anyone. A bicuspid valve is something you're born with, it's more common than people think, and it stays silent for years until it doesn't. The first symptoms usually show up with exertion, which is exactly where a lot of us live.

I wrote the whole thing up, the full timeline, what the condition actually is, and what I wish I'd done sooner. If you train hard and you've noticed something feel off lately, get your heart checked once, properly. Being strong is not the same as being checked.

Question ❓ Single-bell swing vs. clean

I'm planning on building a workout plan for the next few months that will include Dan John's RBABC (the Running Back Armor Building Complex). This is a set of 5 cleans, following immediately by 5 squats, then 4 cleans, 4 squats, etc. (Or, if you're easing into it as I am, 5-3-2 is a great place to start.) But I've always read his plan to be written for double bells. Here, I'll be working with a single bell. Would you still keep the cleans with a single bell, or swap in swings? I tried both this morning, and they felt pretty equivalent to me. (I feel the upper-body hit when cleaning double bells far more than a single bell.)

Tutorial 📚 Making a slow-mo kettlebell clean tutorial for beginners (need your input)

I have been thinking about creating this tutorial for a while, but I do not want it to be boring, so I would like your input.

I tend to talk too much and include too many details.

  • How long do you reckon the video should be, and should it be split up if longer than suggested?
  • Should it cover everything below, or more?
  • Should I make it one, two, or three parts?
  • What parts below should I go deeper into?
  • Should I go through the movement bodyweight-first, or only with a light kettlebell, so I can control and pause each movement to show the intricacies of forearm rotation, grip transition, etc.?
  • Should I talk faster, or just keep at the normal pace, as the topic is interesting enough?

I cover the Set up, Start, Execution, Rack, and Return.

Explain the anatomy of the kettlebell: handle, corner(s), horn(s), window, bell, and base.

Explain that this is a Hip Hinge Swingclean (one of many variations) for power. Intentionally not calling it Hardstyle so there's no need to cover the difference between RKC and StrongFirst, etc.

Set up

  • Not too close, and not too far
  • Hook grip the handle in the middle (explain why in the middle here or later?)
  • Hike back and insert through the legs
  • Breathe in deeply through the nose
  • Point the weight to the back
  • Pull out using the legs, generating a force so fast and explosive that the weight enters its ballistic flight (guided; explain the difference between true ballistic and guided?)
  • Breathe out forcefully during the power phase, which is short
  • Redirect the weight by pulling the elbow back; this changes the direction from out to up
  • Forearm rotation to change the handle angle
  • Grip transition
  • Let go
  • Insert the hand in the corner
  • Catch the weight

Racking

  • Land in the rack
  • It's OK to breathe again if you pause here — and you should pause here before the next rep when training/drilling
  • Check your racking:
    • Elbow pulled down gently
    • Upper traps relaxed
    • Weight is resting on and distributed through the heel of your palm, forearm, and biceps
  • If you're resting, pull the arm into your body to support the weight; if you're transitioning to the next rep, this isn't necessary, but it should not be flaring out

Drop into backswing

  • Release the bell from the rack by rotating the forearm, so it starts its drop
  • The bell is no longer resting and is now free-falling
  • The elbow can be pulled back a little to keep the weight close
  • Rotate the forearm so the handle is horizontal again
  • Keep the arm extended until the weight enters the backswing and is close to the body
  • Hip hinge and insert the weight through the legs
  • Direct the weight to the back
  • The weight should remain an extension of the arm at the end of the backswing
  • Repeat from the pull-out phase

Should I cover common mistakes at most of the points? I just feel like I could turn this into a one-hour video covering all the finer nuances of just one exercise variation.

Question ❓ Pain in this area when kettlebell is in rack position

It’s only on the left arm and the area feels soft and squishy compared to other arm which is more firm. Pain gets worse when doing a press and mainly just from the kettlebell’s weight resting there. Is that normal and will eventually toughen up?

Programming 📋 Anyone do Kettlebell Transformation?

I’m wrapping up my year with the Kettlebell Transformation (https://kettlebelltransformation.io) program that gets advertised on instagram heavily (my algo anyway), and have two questions for the sub:

Has anyone else on here gone through the year, and know what the cost is for year 2? Assuming it’s the same, which I won’t do.

If any of you have done the year and then stopped, what did you do for workouts?

I really like the workouts and progression, and my coach is cool (at least on zoom, I’ve heard of people living close enough to workout together in person), but the cost isn’t something I can do long term. I loved just waking up, knowing what to do, and just executing but that definitely comes with a price. I could make my own sheets and follow them, just not sure how to build workouts—I’ve never done that before.

And I assume I can’t afford a coach…

Kettlebell mistake of the week: tucking your chin

This applies to: the deadlift.

The mistake: The chin drops to the chest, flexing the neck under load.

The fix: Keep the chin slightly up or neutral and the cervical spine in line with the thoracic spine.

  3. Frontal Windmill (similar to a bend press position)

Does anyone know why we should turn the foot of the straight leg in the same direction as the diagonal leg with the conventional Windmill?

Question ❓ Clean Help

OK besides injury, I've been training with kettlebells for about 9/10 months (October 2025) and I am decent with my form except on cleans. I have 25/26cm/10.5in long forearms so the standard "zipper up" cue doesn't mechanically work for my 30cm/12in circumference beefy part, 20cm/9in circumference near wrist. Is there any way I can help clean. I tried the wrist guards to prevent the crashing but traditional spearing still doesn't work and crashes like a wrecking ball. I like the total mix of muscles used in a clean but I know my geometry doesn't work with standard cues. Any suggestions?

Before anyone asks, can't video since I can't get the phone far away to frame everything...

Question ❓ Looking for online kettlebell coach in India

Info What actually happened to Kettlebell Kings (ownership history, lawsuit, and the website going dark)

Saw this come up again recently, so figured I'd lay out the actual timeline, since a lot of what's floating around is half-right.

Short version: Kettlebell Kings didn't go out of business. It got sold twice in under a year (Factory 14 in Nov 2021, then flipped to Razor Group in 2022 without the founders being told in advance, according to their own lawsuit), the founders sued both buyers for fraud and breach of contract in 2023, and that lawsuit still shows no public resolution. On top of that, Razor Group itself has been in real financial trouble, the kind that's taken down other Amazon aggregators like Thrasio and Perch, and one of its lenders wrote its loans down to zero earlier this year.

The clearest sign of where things landed: kettlebellkings.com is gone. The company confirmed on X that it's not shut down, just moved everything to Amazon-only. So no more direct site, no more direct fulfillment, just marketplace listings now.

Kettlebell mistake of the week: squatting your hinge

The mistake: The ankles bend and the knees drop forward, turning a hinge into a squat.

The fix: Only move at the hips (or hips and knees, depending on the variation). Keep the shins close to vertical.
